Sorry, I can’t think of any bodyweight exercises you can use to train the posterior and medial delts. For those muscles I prefer shoulder raises with resistance bands.

@modeathletics Hey, im 14 and im not really over weight or fat but i have about 10 pounds i could lose to be truly skinny” if im not playing basketball at the gym, have a basketball game or practice, i do this workout and jog for 20 minutes, will that effect the metabolism boost for 48 hours? also ive cut sugar out of my diet which is hard but i can deal with it. My other question is, on a normal day ill have..

I’m not sure how many calories this burns but it’s very different from jogging. With (for example) 30 minutes of slow boring jogging, you burn calories for 30 minutes and then as soon as you stop jogging, the calorie burning stops. With circuit training like in the workout in this video, you burn calories during the workout, and you also elevate your metabolism for up to 48 hours post workout. This is why total-body circuit training is so effective towards burning fat.

The last exercise is called an abdominal mountain climber. It’s a dynamic plank exercise that targets your core. This is not a cardio workout. It’s a bodyweight resistance training circuit.

If you have around …
If you have around 30 minutes to exercise, you can do the circuit a total of 3 times. I wouldn’t do any more than 30 minutes though. You’re better off increasing the intensity rather than the volume/duration. If you’re pressed for time and you don’t have 30 minutes to exercise, you will still get great results if you do this circuit once (10 minutes) or twice (20 minutes). Just do whatever you can.
